Cycling interval training: a simple way to start

A useful interval session repeats controlled work. It does not need to turn every repetition into a test.

  • Separate hard interval days with easy riding or rest.

Define the work before you start

Intervals alternate a planned work period with recovery. The work may last seconds or many minutes, and that duration changes the training demand. A rider preparing for long climbs needs different work from someone practicing short accelerations.

Write down the number of repetitions, work duration, recovery duration, and effort target. This keeps the session from becoming a series of guesses made while tired.

Begin with repeatable efforts

Warm up gradually, then ride the first repetition at an effort you believe you can reproduce. If power drops sharply, form deteriorates, or the final repetitions require sprinting just to reach the target, the opening pace was too high or the set was too large.

A systematic review found that interval training can produce central and muscular adaptations associated with VO2 max, but results depend on the type of interval and the population. One protocol is not automatically best for every rider.

Put intervals in a normal week

Start with one interval day and keep the following day easy. Maintain endurance riding because short hard work does not replace every other demand of cycling. Add a second hard day only when the first session, long ride, sleep, and daily life remain stable.

Stop for chest discomfort, faintness, unusual breathlessness, or another concerning symptom and seek appropriate care. Riders with known or suspected cardiovascular conditions should get qualified guidance before near-maximum training.
